Drop sets match traditional training for muscle — the mechanism is time, not magic
Drop sets aren't a shortcut to bigger muscles. They're a shortcut to the same muscles in less time.
Here's what a drop set is, in plain terms: you take a set to the point where you can't complete another full rep (concentric failure — the lifting part), strip some weight off immediately, and go again without resting. No rest, lower load, straight into the next set.
A 2023 meta-analysis — a review that pooled data from 6 controlled studies and 142 participants — found that both drop-set and traditional training groups increased muscle size significantly from pre- to post-training. The difference between them? Not significant. Drop sets produced equal hypertrophy to straight sets when total training volume was matched (Sødal et al., 2023).
A 2026 RCT — where 23 resistance-trained adults were randomly assigned to either drop sets or rest-pause training for 8 weeks — found the same thing. Lean soft tissue mass increased by 1.4 kg in the drop-set group and 1.2 kg in the rest-pause group. No meaningful difference between protocols (Vargas-Molina et al., 2026).
So if you're short on time, drop sets are a legitimate tool. If you have time, traditional sets work just as well.

When volume is equal, drop sets don't win — and that's the key insight
This is the part most gym content gets wrong.
People treat drop sets as a special hypertrophy technique. They're not. They're a volume-compression tool — a way to accumulate reps and sets in a shorter window.
Angleri et al. (2017) ran a 12-week RCT where 32 trained men had one leg assigned to traditional training (3–5 sets of 6–12 reps at 75% of their one-rep max — the heaviest weight they can lift once) and the contralateral leg assigned to drop sets (3–5 sets, working from 50–75% of their max to failure). Total training volume was deliberately equalized between legs. The result: muscle cross-sectional area — the actual size of the muscle — increased 7.6% in the traditional group and 7.8% in the drop-set group. That is not a meaningful difference.
leg press strength gains were 25.9% vs 24.9%. Muscle architecture — how the muscle fibres are arranged internally — changed identically.
Drop sets do not have a secret biological advantage over traditional sets. They just let you reach the same volume faster. That's still genuinely useful — but understand what you're buying.
How many sets per week for hypertrophy when using drop sets
The weekly volume question doesn't change just because you're using drop sets. A drop set counts toward your total weekly sets for that muscle group, the same as any other set.
The research on how many sets per muscle group per week points to roughly 10–20 working sets per muscle per week as the effective range for most trained lifters. Drop sets don't override that ceiling — if anything, they help you reach the floor more efficiently.
Here's a practical framing: if you're doing 3 traditional sets of lateral raises and stripping down for 2 drop sets after the last one, that session counts as roughly 4–5 working sets for lateral deltoids — not 3. Log it accordingly.
What drop sets are particularly good for is the end of a session, when time is tight but you still want to hit your weekly volume target. One finisher set with 2 drops can add meaningful volume in under 3 minutes.

How many reps for hypertrophy in a drop set
You don't choose a rep target for a drop set. You go to failure — or very close to it — at each load.
In the studies that showed equal hypertrophy, the drop-set protocol ran 3–5 sets ranging from 50–75% of the lifter's one-rep max, with each mini-set taken to concentric failure (Angleri et al., 2017). That typically means:
- First load (e.g. 75% 1RM): 6–10 reps before failure
- Drop to ~60% 1RM: 8–14 reps before failure
- Drop to ~50% 1RM: 10–20 reps before failure
The rep range shifts down each drop because fatigue accumulates, not just because the weight is lighter. You're training close to failure at every stage — that proximity to failure is what drives the growth signal, regardless of the specific rep number (Krzysztofik et al., 2019).
If you finish a drop feeling like you had 5 reps left in the tank, you probably didn't get much out of it. The whole point is accumulated fatigue. Get close to the edge.
Rest between sets for hypertrophy: what changes with drop sets
Standard advice for hypertrophy is 2–3 minutes of rest between sets — enough recovery to maintain quality on the next set without completely dissipating the metabolic stress. See how long should you rest between sets for the full breakdown.
Drop sets flip this on its head. Between individual drops within a drop set, you take zero rest — that's the defining feature. Between complete drop-set clusters (one full sequence of drops), you still rest 2–3 minutes before the next cluster.
This is actually what creates the metabolic stress advantage: the rapid weight reduction with no rest drives high local accumulation of metabolites — lactate and other byproducts that the muscle can't clear fast enough. Curovic (2025) notes that training strategies maximising local metabolite accumulation, including drop sets, may trigger additional health-promoting responses through the release of myokines — signalling proteins produced by working muscle — though the strength and hypertrophy benefit over traditional sets remains modest.
Practical rule: no rest between drops; full 2–3 minute rest between clusters. Don't shortchange the inter-cluster rest — that's where you recover enough to make the next cluster actually hard.
Drop sets vs rest-pause: which advanced method is actually better
Rest-pause training — a method where you take a set close to failure, rest 10–20 seconds, then squeeze out a few more reps with the same weight — is drop sets' main competitor as a time-efficient technique.
The 2026 RCT by Vargas-Molina et al. compared both directly in trained adults over 8 weeks. Lean mass increased 1.4 kg with drop sets and 1.2 kg with rest-pause. The between-protocol difference was not statistically significant (p = 0.688).
A broader 2026 meta-analysis of 23 studies on advanced training methods found that rest-pause showed a modest hypertrophic edge over traditional training (Tsartsapakis et al., 2026), while drop sets, tempo training, and cluster sets produced small, non-significant hypertrophy differences versus traditional protocols.
Bottom line: rest-pause has a slight edge in the hypertrophy data, but it's a marginal difference. Choose by preference and practicality. Drop sets are easier to set up on dumbbells and cable machines — you just grab the next weight down. Rest-pause is easier on a barbell where stripping plates mid-set is awkward.

Who actually benefits from drop sets
Drop sets are most useful in three specific situations:
1. You're short on time. If you have 30 minutes and need to hit meaningful volume, drop sets compress 4–5 effective sets into the space of 2. That's the strongest case the research supports.
2. You train on dumbbells or cable machines. Reducing load in 5–10% increments is fast and simple. On a barbell, stripping plates mid-set is slower and more disruptive — rest-pause is often cleaner there.
3. You want to extend a set past normal failure for a specific muscle. Drop sets are a legitimate finisher on isolation work — lateral raises, dumbbell bicep curl, leg extension — where the muscle reaches failure before your joints do.
Where drop sets are less useful: as your primary training method for every exercise. The research consistently shows no advantage over traditional volume-matched sets. If you have time for traditional training, do traditional training — it's simpler to programme and easier to apply progressive overload — gradually increasing the weight or reps over time — which is the actual driver of long-term growth (Krzysztofik et al., 2019).
