The short answer: 3 sets for strength, 5 sets for maximum size
If you train bench press with 3 sets per session, you will get significantly stronger. If you want to maximise muscle growth, bumping to 5 sets produces meaningfully greater hypertrophy — but strength gains are essentially the same either way (Schoenfeld et al., 2019).
That's the core finding from a properly controlled 8-week RCT on trained men. Everything else in this article is about helping you apply that number to your actual situation.

What the RCT actually showed
Schoenfeld et al. (2019) split 34 resistance-trained men into three groups for 8 weeks of full-body training, three days per week:
- 1 set per exercise per session
- 3 sets per exercise per session
- 5 sets per exercise per session
All three groups increased bench press 1RM significantly. No significant difference in strength gains between groups. However, elbow flexor and thigh hypertrophy favoured the higher-volume conditions — a clear dose-response for muscle size that didn't extend to maximal strength.
The takeaway is blunt: if your only goal is a bigger bench press number, piling on sets beyond 3 doesn't move the needle on strength. But if you want more muscle on your chest, shoulders, and triceps, more sets deliver.
The minimum effective dose: 4 sets per muscle group per week
Iversen et al. (2021) reviewed the time-efficiency literature and landed on a concrete floor: a minimum of 4 weekly sets per muscle group, using a 6–15 RM load, is sufficient to drive hypertrophy.
For bench press specifically, that's easy to hit in a single session (3–5 sets) or spread across two sessions (2–3 sets each). The weekly total matters more than how you slice it across days.
If you're genuinely time-crunched, Iversen et al. (2021) also flag that techniques like supersets and rest-pause training roughly halve session time while preserving volume — so you can stay at 4+ weekly sets without living in the gym.
Rest between sets changes what those sets are worth
Set count doesn't exist in a vacuum — how long you rest between sets directly affects what you get from each one.
Schoenfeld et al. (2016) ran an 8-week RCT comparing 1-minute vs. 3-minute rest intervals in trained men doing 3 sets of 7 exercises (including bench press). The long-rest group gained significantly more 1RM strength on the bench press and showed greater muscle thickness.
The implication: 3 sets with 3-minute rests outperforms 3 sets with 1-minute rests for both strength and size. If you're rushing through your bench sets in under 60 seconds, you're leaving results on the table — and you might actually need more sets to compensate for the quality loss.
How training frequency changes the set prescription
Ferland & Comtois (2019) reviewed powerlifting training literature and found that practitioners generally recommend a hypertrophy-power-strength periodisation model with 3 sessions per week for bench press, on non-consecutive days.
That structure matters for set counting. If you bench three times a week:
- Strength focus: 3 sets per session → 9 weekly sets. Plenty.
- Hypertrophy focus: 4–5 sets per session → 12–15 weekly sets. Puts you firmly in the dose-response zone from Schoenfeld et al. (2019).
If you only bench once a week, you need to pack more sets into that single session to hit the weekly minimum. If you bench twice, 3 sets each session keeps you solid.

Goal: Strength (1RM)
→ 3 sets per session · 3-minute rest · 3×/week

Goal: Muscle size (hypertrophy)
→ 4–5 sets per session · 2–3-minute rest · 2–3×/week
→ 8–15 weekly sets. Sits in the hypertrophy-favoured volume range, consistent with the minimum 4 weekly sets recommendation (Iversen et al., 2021) and the dose-response signal from the 5-set group (Schoenfeld et al., 2019).
Goal: Time efficiency
→ 4 sets per week minimum, any split. Use supersets (e.g., bench + barbell row) to keep total session time under 45 minutes while preserving weekly volume (Iversen et al., 2021).
One practical rule: if your form degrades set to set, you've exceeded your effective volume. Drop a set before you drop your shoulder.
