Rounding your back isn't the crime you think it is

A slightly rounded lower back on a deadlift is not automatically dangerous. That's the opposite of what most gym-floor advice says, but it's worth unlearning.

Here's why: lumbar flexion — bending forward at your lower spine — is a normal, load-bearing position. You do it every time you pick something off the floor, tie your shoes, or load the dishwasher. Your spine is built to bend.

What actually causes trouble isn't the bend itself. It's pulling a weight you've never handled before, in a position you've never trained, with no warm-up ramp to get there. A slightly rounded back on your last hard rep of a deadlift you've built up to over months is a completely different situation than a beginner yanking a random heavy plate off the floor with zero setup.

That said — while you're still learning the movement, keeping a neutral spine (not arched, not rounded) is still the smarter default. It's not because rounding is inherently unsafe. It's because a neutral spine is easier to keep consistent set after set, and consistency is what lets you add weight safely over time. Your spine bends every day. The problem was never the bend — it's bending under a weight it's never handled before.

Set up with the bar over the middle of your foot

Before you even grab the bar, it should sit roughly over your midfoot — not out in front of your toes. Stand close enough that your shins are almost touching it, about an inch away.

Why does an inch matter? Because of something called the moment arm — the distance between the weight and the joint it's stressing. The farther the bar sits from your body at the start, the longer that moment arm gets, and the more torque your lower back has to fight to move the exact same weight off the floor.

A bar that starts 3 inches too far forward isn't a small mistake. It can turn a manageable pull into one that grinds your lower back instead of your legs and hips. Push the floor away — don't yank your hips up first

Watch a beginner's first pull off the floor and you'll usually see the same thing: hips shoot up before the bar even leaves the ground.

That turns your deadlift into something closer to a stiff-legged pull. Your legs stop doing their share of the work, and your lower back picks up the slack instead. It's one of the most common ways people turn a leg-and-hip movement into a lower-back movement without realizing it.

The fix is a cue, not a drill: push the floor away with your legs, so your hips and shoulders rise at the same rate. The bar should leave the floor in a straight line, not curve up and around your knees. If you film yourself from the side and your hips pop up a beat before the bar moves, that's your sign to slow down and reset.

If your hips move before the bar does, your legs already checked out of the lift.

Keep the bar brushing your legs the whole way up

The bar path — the line the barbell actually travels from floor to lockout — should stay close to your body the entire rep. Ideally it's brushing your shins, then your thighs, in a straight vertical line.

When the bar drifts forward even two or three inches, you're back to that longer moment arm problem from your setup — except now it's happening mid-rep, under load, which is worse. Your lower back ends up doing extra work just to keep you from tipping forward.

If keeping the bar close feels like a constant fight no matter how much you cue it, that might be a grip and geometry issue more than a discipline issue. Stop cranking your neck up to check the mirror

Looking up at the mirror mid-pull feels like it helps you check your form. It doesn't — it usually wrecks it.

Craning your neck up pulls your whole spine toward extension — the opposite of rounding, but still a position you don't want to be fighting for while you're moving a heavy weight. It also messes with your bracing, the tension you build in your core before the pull that keeps your spine stable.

Instead, pick a spot on the floor a few feet in front of you and keep your eyes there the whole rep, chin gently tucked, like you're holding an egg under your chin. Your spine follows your neck. Keep your neck neutral, and the rest tends to follow.

Build the pattern before you load it heavy

None of the cues above stick if you're only thinking about them once the bar already feels heavy. Groove the pattern with light weight first.

Practice with an empty bar or a PVC pipe until the setup, the leg drive, and the bar path all feel automatic. Film yourself from the side — you'll catch hip-shoot and bar drift on camera way faster than you'll feel them in the moment. Then ramp up in small jumps, not straight from empty bar to your working weight.
