The answer: multiset, heavy, three times a week
The top-ranked strength formula is higher-load, multiset training done three times per week. That's the conclusion of a Bayesian network meta-analysis — a review that pools results across many studies and ranks every possible combination of training variables — covering 178 randomised trials and 5,097 participants (Currier et al., 2023).
In that analysis, heavy, multiset, thrice-weekly training scored a standardised mean difference of 1.60 (95% credible interval 1.38–1.82) compared with no training. No other combination ranked higher for pure strength.
So if you came here for a number: 3–5 sets per exercise, at a load above 80% of your one-rep max (1RM — the heaviest single rep you can lift), three sessions per week. That's the starting point. Everything below explains why, and what to do if that's too much.

How many reps and sets for strength — and why load matters more than volume
Here's what most people get wrong: they chase more sets when they should be chasing more weight.
For strength specifically, load — meaning how heavy the bar is — is the dominant variable. Currier et al. (2023) found that prescriptions using loads above 80% of 1RM consistently outranked lower-load approaches for strength, regardless of how many sets were used. Hypertrophy (muscle size) was roughly equal across all load ranges. Strength was not.
What does "above 80% 1RM" feel like in practice? It's a weight you can lift for about 3–6 clean reps before you genuinely can't do another. If you're knocking out 12–15 reps easily, the load is too light to maximise strength gains.
For reps, that means staying in the 3–6 range per set. More reps at lighter weight builds muscle fine — but it leaves strength gains on the table.
Sets? 3–5 working sets per exercise is where the evidence lands. A "working set" is a set done at your training weight, after warm-ups. The warm-ups don't count toward this number.
How many sets for strength training per week — the frequency piece
Sets per session matter, but so does how often you train each muscle. Three sessions per week per muscle group is the sweet spot for strength, based on the same 178-study analysis (Currier et al., 2023).
That doesn't mean you need to be in the gym six days a week. A full-body routine three times per week hits every major muscle group at the right frequency. If you're only training twice a week, you'll still make solid strength gains — just not the maximum possible. Twice-weekly was actually the top-ranked frequency for hypertrophy in the same meta-analysis, so it's not wasted time. But for strength, three wins.
For total weekly sets per muscle group, how many sets per muscle group per week goes into the full volume picture. The short version: 10–20 sets per muscle per week covers most people.
Can one set still build strength?
Yes — and this is worth knowing if time is your bottleneck.
A single set of a heavy exercise, done multiple times per week, does improve strength — especially if you're new to lifting (Nuzzo et al., 2024). This is called "single-set" resistance training, and it's one of several minimal-dose strategies that Sports Medicine reviewed for people who can't commit to full sessions.
The catch: single-set training produces smaller gains than multiset training over time. It's a floor, not a ceiling. If your schedule only allows one set, do it. But if you can do three, do three — the additional sets pay off.
There's also a method called "practicing the strength test" — doing one maximal rep (your 1RM attempt) several days per week (Nuzzo et al., 2024). This is a niche approach used mainly to prepare for a specific test, not to build general strength over months. Don't replace your regular sets with it.
Bottom line for busy lifters: one set beats zero. Three sets beats one. Beyond five sets per exercise in a single session, the evidence for additional strength gains gets thin.

Rest between sets for strength — longer than you think
For strength, rest longer between sets — 2 to 3 minutes is the standard, and the research supports it.
The traditional resistance training literature describes a rest window of 2 ± 1 minutes between sets for strength-focused work (Santos et al., 2022). That range (1–3 minutes) reflects real-world variability, but the heavier the set, the more you need. At loads above 80% 1RM, most lifters need the full 3 minutes to restore enough muscle phosphocreatine — the immediate energy source for short, maximal efforts — to perform the next set at the same quality.
Short rests (under 60 seconds) are fine for hypertrophy — not for strength. If you're cutting rest to save time on a strength day, you're undercutting the most important variable (load). A fatigued second set at 75% 1RM is not the same stimulus as a fresh set at 85%.

One practical tip: use the rest period to note your reps and weight. Tracking keeps you honest about whether you're actually progressing — which is the only way strength grows over months.
Strength vs. size: same sets, different outcomes?
Strength and hypertrophy respond differently to volume. That's the clearest finding across the evidence.
In a 12-week RCT of 58 postmenopausal women, 6 sets per exercise produced significantly more muscle size than 3 sets — but both groups gained the same amount of strength (Nascimento et al., 2022). The extra volume didn't add extra strength. It only added extra size.
Currier et al. (2023) found the same pattern at scale: higher-load training maximised strength regardless of whether it was single-set or multiset. Hypertrophy, by contrast, scaled more with total volume (sets × reps).
What this means for you: if strength is the goal, you don't need to push to 6+ sets per exercise. Three to five working sets with heavy load is sufficient. Piling on more sets past that point adds recovery cost without adding meaningful strength. If size is also a goal, that's when you'd push volume higher — but you'd be doing it for a different reason. The practical prescription: what a strength session actually looks like
Here's how to put the numbers together into a session you can actually run.
Load: Pick a weight you can lift for 3–5 clean reps. If you hit 6 reps on every set, add weight next session. This is progressive overload — the principle that your body only gets stronger when the stimulus keeps getting harder. See progressive overload training for exactly how to apply it week to week.
Sets: 3–5 working sets per exercise. Start with 3 if you're newer to heavy training. Add a set every 2–3 weeks as your body adapts.
Frequency: Hit each major muscle group three times per week.
Rest: 2–3 minutes between sets. Set a timer. Don't eyeball it.
Exercises: Pick compound movements — barbell squat, deadlift, bench press, barbell row, overhead press. These load the most muscle mass and drive the largest strength adaptations per set (Weakley et al., 2023).
A simple example week:
- Session A: Squat 4×4, Bench 4×4, Row 4×5
- Session B: Deadlift 3×4, Overhead press 4×4, Pull-up 3×5
- Alternate A–B–A one week, B–A–B the next
That's it. 3 days, 3–4 exercises per session, 3–5 heavy sets each, 2–3 minutes rest. Everything the meta-analysis says you need.
