A push-pull-legs 5-day split builds as much muscle as any structure — if weekly volume per muscle group is matched. Here is how to build the week.

The split you're using matters less than you think

Here's the short answer: your push-pull-legs 5-day split will build just as much muscle as a full-body routine — if the weekly volume is the same.

A 2024 systematic review and meta-analysis pooled 14 studies and 392 people, and compared split routines directly against full-body training. The result? No meaningful difference in muscle growth — for arms, legs, or total lean mass (Ramos-Campo et al., 2024).

That doesn't mean the split doesn't work. It means the architecture of your week matters a lot less than what happens inside each session.

What a 5-day PPL actually looks like

A push-pull-legs split organises your week by movement pattern rather than by muscle name:

- Push days — chest, shoulders, triceps (any pressing or fly movement)
- Pull days — back, biceps, rear delts (rows, pull-downs, curls)
- Leg days — quads, hamstrings, glutes, calves

Over 5 days, the most common structure is: Push / Pull / Legs / Push / Pull — or Push / Pull / Legs / Rest / Push / Pull / Legs compressed into 5 consecutive days.

The point of the pattern is that while you're pressing on a push day, your pulling muscles are recovering — and vice versa. That's the logic, anyway. Whether that logic actually produces more muscle than training everything more often is what the research actually tests.

Training frequency: does hitting a muscle once vs. five times per week change anything?

This is where it gets interesting. Zaroni et al. (2019) ran an RCT — people randomly split into groups and compared — pitting a classic split (each muscle once a week) against a total-body programme hitting every muscle group 5 days per week. Both groups did the same total weekly volume.

Strength gains were identical. But the high-frequency group showed significantly greater muscle thickness in the biceps and vastus lateralis — the quad muscle on the outside of your thigh — after 8 weeks (Zaroni et al., 2019).

So higher frequency can edge ahead on size — but only when volume is matched. If you're already hitting 10–15 sets per muscle group per week on your PPL, you're likely capturing most of that benefit already. The relevant question for how many sets per muscle group per week is whether you're actually accumulating enough sets, not how many days you spread them across.

But a split can still win on one thing: quad size

Bartolomei et al. (2021) compared trained men on a 10-week total-body programme versus a split routine. Strength went up in both groups, and most muscle measurements were identical — with one exception: vastus lateralis thickness grew significantly more in the split group (Bartolomei et al., 2021).

Why? The leading explanation is that a split lets you load a muscle group harder in a single session — more exercises, more sets, more accumulated fatigue specifically in that muscle — before the session ends. A total-body day spreads the effort across everything, so any one muscle gets less dedicated work per session.

For your legs day in a PPL, that's actually good news. A dedicated leg session lets you go deep on squats, Romanian deadlifts — the hip-hinge movement that loads your hamstrings and glutes through a long range — leg press, and lunges without your upper body work eating into recovery.

Push-pull pairing: synergist vs. non-synergist

Here's a question most PPL guides skip: does it matter whether you pair muscles that work together (synergist — like bench press followed by tricep pushdowns) or muscles that oppose each other (non-synergist — like bench press followed by a row)?

Gonçalves et al. (2026) tested exactly this. Over 8 weeks, one group trained push/pull alternating exercises (non-synergist), the other trained push/push or pull/pull in the same session (synergist). Both groups gained the same muscle thickness and strength — no significant difference anywhere (Gonçalves et al., 2026).

Practically: if you prefer supersetting a bench press with a cable row to save time, do it. If you'd rather hit all your push work first and then move to pulls, that works too. The research doesn't care which way you organise it.

The variable that actually decides your results

You've probably noticed a pattern in every study above: when weekly volume is matched, almost everything else washes out.

Volume — the total number of hard sets per muscle group per week — is the lever. The split is just the container you pour it into.

Franco et al. (2021) confirmed this cleanly: an RCT of 18 untrained men on a 5-day programme standardised to exactly 10 sets per muscle group per week. High-frequency total-body versus low-frequency split. After 8 weeks, lean body mass and strength gains were statistically identical — +1.0 kg vs. +1.5 kg lean mass, not a significant difference (Franco et al., 2021).

So the question to ask yourself isn't "is PPL better than full-body?" It's: am I getting 10–20 hard sets per muscle group per week, and am I adding weight or reps over time? How to set up your 5-day PPL right now

Here's a structure that matches the research:

Day 1 — Push (heavy)
Barbell bench press bench press, overhead press, incline dumbbell press, lateral raises, tricep pushdowns. 3–5 sets each on the big lifts.

Day 2 — Pull (heavy)
Barbell row barbell row or weighted pull-up, lat pull-down lat pulldown, seated cable row, face pulls, bicep curls. 3–5 sets each on the big lifts.

Day 3 — Legs
Back squat barbell squat, Romanian deadlift romanian deadlift — the hip-hinge where you push your hips back and lower the bar along your legs, loading hamstrings and glutes — leg press, leg curl, calf raises. 3–5 sets each.

Day 4 — Push (volume/hypertrophy focus)
Same movement patterns as Day 1, slightly lighter, higher rep ranges (10–15). This is your second weekly stimulus for chest, shoulders, and triceps.

Day 5 — Pull (volume/hypertrophy focus)
Same as Day 2 structure, higher reps. Second weekly stimulus for back and biceps.

Key numbers to hit:
- 10–20 hard sets per muscle group per week (across both sessions for push and pull muscles)
- 6–15 reps per set, taken close to the point where you couldn't do another rep with good form — 1–3 reps short of failure works fine
- Progressive overload: add weight or reps from week to week

Legs only get one direct session in this 5-day structure. If quad or hamstring development is a priority, consider adding a second leg day and dropping one push or pull day.
